If you are ONLY eating one a day with your other meals, you have options. 1. Cut the recipe in half, or 2. Put 4 meals in the freezer and 3 meals in the fridge. 3. Take one out the night before and keep in the fridge to thaw. 4. Store the yogurt sauce in the fridge and add on after you've reheated. If you are going to freeze meals put yogurt in a separate container and place in the fridge then add on once it's been reheated! ------------------ ------------------ BROCCOLI MIND BLOWING TRUTH BOMB: The idea that steaming broccoli is better for you is a common misconception. Several studies have shown that while cooking can degrade some nutrients, it can enhance the availability of others. As a result, no single cooking or preparation method is superior for preserving 100 percent of the nutrients in a vegetable, and that includes eating vegetables raw. Boiling has been found to be better for carrots, zucchini and broccoli, than steaming, frying or serving them raw. Since the best vegetables are the ones you will actually eat, taste should be the defining factor when you decide on a cooking method. The best way to get the most out of your vegetables is to enjoy them a variety of ways -- raw, steamed, boiled, baked and grilled. Hey guys! Today I'm sharing with you the weight loss meal plan that I used to lose weight (40 Lbs)! I've created this meal plan for women based on what I ate daily to lose weight, and I've specifically used meals and recipes that I think a lot of people will like. These recipes are very simple, quick and easy to make - while still being healthy, filling and well balanced. This meal plan is based on 1400 calories (for an average woman to lose weight), but you can easily adapt this eating plan to suit your calorie needs - I'll show you at the end of the video how you can easily adapt it between 1200-1600 to 1800 calories to suit your personal calorie needs. In a small bowl, whisk olive oil, lemon juice, minced garlic, parsley, salt and pepper. Pour over salmon fillets and allow them to marinate for 15-30 minutes. Bake at 350°F for 15-20 minutes. Broil on high for the final 1-2 minutes. Store in the refrigerator for 3-4 days or freeze for up to 6 months. Enjoy! Sauteed Spinach 3 cups baby spinach 1 tbsp olive oil 1 clove of garlic, minced In a large frying pan, heat oil over medium high heat. Add garlic and cook for 30 seconds. Add spinach and cover. Cook for 2-4 minutes, stirring occasionally. Store in the refrigerator for 4-5 days. Enjoy! Mediterranean Salad 2 cups cherry tomatoes 1 yellow pepper ¼ cup kalamata olives ¼ cup feta cheese, cubed 1 tbsp olive oil 1½ tbsp white wine vinegar 1 tsp Greek seasoning http://bit.ly/1jmw9c4 salt and pepper Combine ingredients in a large mixing bowl. Using hands, shape meatballs & place on parchment lined baking sheet. Bake at 375ºF for 25-30 min, or until golden & cooked through. Glaze with remaining hoisin sauce Red Cabbage & Carrot Slaw 1 small red cabbage, shredded 4 carrots, julienned or shredded ½ red onion, diced 3 tbsp olive oil 3 tbsp white wine vinegar 1 tbsp honey Salt & pepper In a large bowl, mix together cabbage, carrots & onion. Season with oil, vinegar, honey & salt & pepper Brown rice Lime & Cilantro garnish Menu 2 Fajita Chicken 2 red bell pepper, sliced 2 orange bell pepper, sliced 1 red onion, sliced 4 chicken breasts, cut into strips 1 tsp garlic powder 1 tbsp chili powder 1 tsp cumin 1 tsp paprika 1 tsp onion powder ½ tsp dried oregano Salt & pepper Oil In a small bowl, whisk together spices & set aside. In a large pan over med-high heat, add peppers, onion & chicken. Season with spices. Cook, stirring occasionally until cooked through. Reduce to low, cover & simmer for 10 min. Turn off heat & let rest, covered, for 5 min. Stir in lime juice & cilantro. Bake at 375ºF for 15-20 min, or until chicken is cooked through Cucumber & Tomatoes with Feta 2 cups cucumber, diced 2 cups cherry tomatoes, halved ½ cup feta, crumbled 2 tbsp dill, chopped 1 tsp greek seasoning 3 tbsp oil 2 tbsp red wine vinegar Salt & pepper Tzatziki 1 cup plain Greek yogurt 1 cucumber 1-2 garlic cloves, grated ½ lemon, zest and juice ¼ cup dill, chopped Salt & pepper Peel, seed & grate cucumber. Using a clean kitchen towel, squeeze out excess water. In a med bowl, combine greek yogurt, cucumber, garlic, lemon zest & juice, dill & salt & pepper Cooked Quinoa Menu 4 Lemon Dill Salmon 4 6oz salmon fillets 1 tsp garlic powder 2 tbsp dill, chopped Salt & pepper to taste. 1 lemon, sliced (with rind on) Season salmon with dill & salt and pepper to taste. Place on nonstick or parchment lined baking sheet & top with lemon slices. Bake at 375ºF for 10-12 min, or until salmon is cooked through. Steamed Broccoli & Asparagus 1 bunch asparagus, trimmed & cut into thirds 1 broccoli crown, cut into florets Heat 1 inch of water in a large pot. Combine veggies in a steamer basket. Steam for 5-7 min or until vegetables turn bright green but still retain some of their crispness. Run under cool water to prevent further cooking White Rice with Parsley 1 cup white rice 2 cups water 1 garlic clove, grated Salt & pepper ¼ cup parsley, chopped ½ lemon, juiced In a med saucepan, bring rice & water to a boil over med-high heat. Reduce to low, cover & simmer for 10 min. Turn off heat and let rest, covered, for 5 min. Stir in garlic, parsley & lemon juice. Season with salt & pepper Menu 5 Garlic Shrimp 1lb shrimp, peeled 3 garlic cloves, minced ¼ tsp chili flakes (optional) Salt & pepper oil In a large skillet over med-high heat add oil. Add shrimp & cook for 2-3 min. Add garlic & season with salt & pepper to taste. Continue to cook, stirring occasionally until shrimp is cooked through. Green Beans 2 lbs green beans, tips removed In a large pot with 1 inch of water & a steamer basket, bring to a boil. Add beans to basket and cover. Cook for 5-7 min, or until beans are cooked to your liking. Run under cold water to stop cooking Chinese Fried Quinoa 2 cups quinoa, cooked 1 small onion, diced 1 garlic clove, minced 1 cup frozen peas and carrots 2 eggs, beaten (optional) 1-2 tbsp soy sauce oil In a large wok or skillet, heat oil over high heat. Add onion & carrots & cook for 3-4 min. Add peas, carrots & garlic & cook for another min. Push veggies to one side of the pan and scramble eggs on the opposite side. Place chicken onto a nonstick or parchment lined baking sheet. Drizzle with oil & season with garlic powder, thyme leaves, oregano, basil & salt & pepper to taste. Bake chicken until it’s cooked through, about 25 to 30 min. Herb & Garlic Quinoa 1 cup cooked quinoa 1 garlic clove, grated 2 Tbsp chopped parsley Salt & freshly cracked black pepper Combine all of the ingredients together. Chili Stuffed Peppers Servings: 1 Cal: 602 Chili Stuffed Pepper 1 tsp vegetable oil 1/2 cup diced onion 1 garlic clove, minced 1/2 cup ground turkey 2 tsp chili powder 1/2 cup canned kidney beans, rinsed & drained 1 cup canned diced tomatoes 1 red pepper, halved & seeds removed (leave green stems on) Salt & freshly cracked black pepper 2 Tbsp shredded cheddar cheese Cilantro to garnish In a large skillet over med-high heat, heat oil. Add onion & cook for 1 to 2 min. Add garlic & cook until fragrant. Add turkey & continue to cook until it is no longer pink. Season with chili powder. Add beans & diced tomatoes. Cook until the mixture has thickened slightly, about 4 to 5 min. Season with salt & pepper to taste. Preheat the oven to 375ºF. Place red pepper halves into a baking dish. Fill each pepper half with chili mixture. Top with cheddar cheese & bake until peppers begin to soften, about 15 to 20 min. Garnish with fresh cilantro. Cilantro Lime Rice 3/4 cup cooked white rice 1/2 lime, zest & juice 1 Tbsp chopped cilantro Salt & freshly cracked black pepper to taste Combine all of the ingredients in a bowl. Healthy Chickpea & Dill Salad Servings: 1 Cal: 439 Marinated Dill Pickle Chickpeas on Spinach 1 cup canned chickpeas, rinsed & drained 1/4 cup diced cucumber 1/4 cup diced celery 2 Tbsp finely diced dill pickles 1 Tbsp minced red onion 1 Tbsp dill pickle brine 1 Tbsp olive oil 1/2 tsp Dijon mustard 1 tsp chopped dill 2 cups baby spinach Salt & freshly cracked black pepper to taste Lemon wedge for garnish Combine all of the ingredients in a large bowl. Mix well. Allow chickpeas to sit for at least an hour in the fridge before serving over baby spinach. Protein-Packed Tuna Salad Servings: 1 Cal: 418 Tuna Salad 1 can of tuna, drained 1 Tbsp minced red onion 1/2 tsp lemon pepper seasoning 2 Tbsp mayonnaise Combine all of the ingredients together in a bowl. Crunchy Romaine Salad 2 cups chopped romaine lettuce 2 radishes, thinly sliced 1/4 cup sliced celery Place the romaine into a serving dish. Top with radishes & celery. Sides Hard boiled egg Lemon wedge Healthy Beef & Broccoli Servings: 1 Cal: 518 Beef & Broccoli Stir-Fry 1/3 cup beef broth 1 Tbsp soy sauce 2 tsp hoisin sauce 1 tsp cornstarch 1 garlic clove, minced 1/2 tsp grated ginger 1 tsp sesame oil or vegetable oil 1 (4-ounce) striploin or sirloin steak, thinly sliced 1 cup broccoli florets 1/4 tsp sesame seeds 1 green onion, sliced on the bias In a small bowl, whisk together broth, soy sauce, hoisin sauce, cornstarch, garlic & ginger. Set aside. In a large wok or skillet, heat oil over med-high heat. Add steak & cook, tossing often until it is almost cooked through, about 3 min. Add broccoli to the pan & pour over the sauce. Cover pan & cook until broccoli is bright green & tender crisp, about 2 to 3 min. Garnish with sesame seeds & green onion. Turn it on High and allow it to cook for 3-4 hours. Add peas and parsley for last 15 minutes of cooking. Store in the refrigerator for 4-5 days. Soup can also be frozen for up to 6 months. Healthy Chicken Piccata: CLICK TO JUMP TO RECIPE http://bit.ly/1VvUcKe 2 tbsp oil 4 boneless skinless chicken breasts salt and pepper 2 cloves garlic, minced 2 tbsp capers ½ cup white wine 1 cup chicken broth 1 tbsp cornstarch 1 lemon, juiced 2 tbsp fresh parsley, finely chopped In a large skillet, heat 1 tablespoon of oil over medium-high heat. Season chicken breasts generously with salt and pepper. Arrange them in skillet and cook for approximately 5 minutes or until the chicken releases easily from the pan. Turn chicken and cook it for an additional 5 minutes. Transfer chicken to a plate. In the same skillet, heat another tablespoon of oil. Add garlic and capers and cook until they become fragrant; about 30 seconds. Add white wine, chicken broth and lemon juice. Bring mixture to a boil. Return chicken to the pan. Cover, reduce heat to medium low and allow chicken to simmer for an additional 10 minutes or until it has reached at least 165°F on a meat thermometer. Remove chicken from pan. In a small bowl mix cornstarch and water until the cornstarch dissolves. Stir the cornstarch slurry into the pan juices and simmer for an additional 1 or 2 minutes until it has thickened slightly. Serve immediately or store in the refrigerator for up to 3 days. Roasted Red Potatoes with Garlic & Parsley: CLICK TO JUMP TO RECIPE http://bit.ly/1mpFE34 6-8 red potatoes, washed and quartered 1 tbsp olive oil ½ tsp garlic powder salt and pepper 2 tbsp fresh parsley, finely chopped Preheat oven to 400°F. In a large bowl toss potatoes with olive oil, garlic powder, salt and pepper. Roast potatoes for 35 min, flipping twice during cooking. Finish with fresh parsley. Serve immediately or store in the refrigerator for 3-4 days. Asparagus, Broccoli & Green Beans: CLICK TO JUMP TO RECIPE http://bit.ly/1JkRfdE 1 bunch asparagus, stems removed and cut into thirds 1 broccoli crown, cut into florets 1lb green beans, trimmed and quartered Heat 1 inch of water in a large pot. Combine vegetables in a steamer basket. Steam for 5-7 min or until vegetables turn bright green but still retain some of their crispness. Run them under cool water to prevent them from cooking any further. Mediterranean Bean Salad: CLICK TO JUMP TO RECIPE http://bit.ly/1Oz6nQC 2 cans cannellini beans, rinsed and drained ½ cup roasted red peppers, chopped ½ cup artichoke hearts, chopped ¼ cup sundried tomatoes, chopped ¼ cup kalamata olives, chopped 2 tbsp olive oil 2 tbsp white wine vinegar salt and pepper 2 cups baby spinach Combine all of the ingredients except for the baby spinach in a large bowl. Toss well. Top with baby spinach. Store in the refrigerator for 4-5 days. Caprese Frittatas: CLICK TO JUMP TO RECIPE http://bit.ly/1YWnwJM 6-8 eggs 2 tbsp milk 3-4 fresh basil leaves, finely chopped 1 cup cherry tomatoes, halved ¾ cup mozzarella cheese, grated salt and pepper Preheat oven to 375°F. Spray a muffin tin with cooking spray. In a medium bowl whisk eggs, milk, salt and pepper. Divide the tomatoes, basil and ½ cup of the mozzarella cheese equally in each muffin cup. Pour in the egg mixture. Top with the remaining mozzarella cheese. Bake for 10-12 min or until frittatas are set. Store in the refrigerator for 3-4 days. Cottage Cheese Fruit Cups: CLICK TO JUMP TO RECIPE http://bit.ly/1OqrKYP 2½ cups cottage cheese, or substitute yogurt 2 tbsp honey 1 cup cantaloupe, finely diced 1 cup honeydew, finely diced 1 cup red grapes, halved Add ½ cup of cottage cheese to each of 5 mason jars or containers. Drizzle with honey. Top with cantaloupe, honeydew and grapes. Store in the refrigerator for up to 5 days. Shake well before eating. Place sweet potato on a parchment lined baking sheet. Drizzle with oil & season with smoked paprika, rosemary & salt & pepper to taste. Bake until sweet potatoes have softened & are lightly golden, about 20 to 25 min. Easy Egg Frittatas Servings: 3 Cal: 420 Asparagus Mini Frittatas 6 large eggs 2 Tbsps 2% milk 1 cup lightly steamed chopped asparagus 1/2 cup shredded Swiss cheese 1 Tbsp chopped chives Sea salt & freshly cracked black pepper Preheat oven to 375ºF. In a large bowl or measuring cup, whisk together eggs & milk. Season with salt & pepper to taste. Set aside. Line or grease a 6-cup muffin tin. Divide asparagus, swiss cheese & chives evenly between muffin cups. Fill each muffin cup with egg mixture. Bake until eggs have set & tops are lightly golden, about 15 to 20 min. Salad 3 cup arugula 1 cup diced cucumber 1 cup halved cherry tomatoes 1/4 cup sliced red onion 1/4 cup white wine vinaigrette Sides 1/2 cup cubed cheddar cheese Baked Oatmeal & Apple Chips Servings: 4 Cal: 599 Banana Nut Baked Oatmeal 1/2 cup mashed banana 1 1/2 cups old fashioned rolled oats 1/4 cup brown sugar 1/2 tsp ground cinnamon 1 tsps baking powder 1 tsp vanilla extract 1/2 cup 2% milk 1 egg 1/2 cup chopped walnuts or pecans Preheat oven to 375ºF & line or grease a 12 cup muffin tin. Cook on low for 6 to 8 hours, or on high for 2 to 3 hours. Serve in tortillas, with lettuce, shredded cheese, or your favorite toppings! You could also serve this over rice as a burrito bowl, or as a salad over greens! Yields 6 cups (4 servings). Lacking consistency with your nutrition is the fastest way to fall out of shape, especially when you get hit with any of life’s surprises. All too often, it may seem that life gets in the way of you and your six pack. I get it, I understand. But if you are going to let that cave in your health, you will likely not be healthy enough to help those that need you the most. In this video, I reveal a few things going on in my personal life that would normally make it impossible for me to get my workouts in, eat healthy and maintain a healthy lifestyle. That said, I understand that I must be strong if I am going to be able to be strong for those that need me. Sure, it requires me to get up earlier than I would like to. It requires me to workout with less equipment than I would normally like to. It requires me to train with less time than I would normally allot. But I still get the job done. My meal plan prep relies on finding ways to manage the three choices that we all have, those being good, fast and cheap. If you want anything in life you must realize that you can only choose two of these options. I chose good and fast, at the expense of cheap. By using the catering menu at local health food grocery stores however, you will be surprised at just how much money you can save over the normally priced healthy food options. For instance, if you shop at Whole Foods you can buy a great meal that includes grilled fish or chicken, asparagus, sweet potatoes and grilled veggies. You will likely pay a pretty penny to have that though. On the other hand, if you hit the less publicized catering menu you can order your already prepared healthy food in bulk. Don’t worry if you can’t eat it all in one sitting, after all it’s bought in bulk, you shouldn’t be eating it all at once! Realize that you can freeze pretty much any of it without sacrificing it’s quality or freshness. Almost every cooked food can be frozen (some with differing times). Refer to any online resource to determine how long your favorite foods can be frozen and you’ll be surprised at just how much more flexible your meal plan prep can become in even the toughest and tightest of times. Why is meal planning so important? It sets you up for success during the week. In this video, I'm going to give you 5 easy meal planning tips to make meal planning easy and keep you on track. Even if you're just starting a meal plan, looking how to meal plan for beginners or how to meal plan on a budget, this video is for you and will show you some the tips to for weekly meal planning made easy. The reason I recommend a weekly calendar is because I have found this time frame to be the most successful. Ever wonder how to meal plan for the week. When you try to plan out a few weeks or even a month, that requires a lot more information and it can be difficult to know what may come up in a couple weeks. The point of meal planning is to keep it simple, so don’t complicated things. Easy meal planning is what you are looking for. Meal planning and grocery shopping are the perfect match. Make a list and go shopping for all the food you need. Once you’ve planned out what you are going to eat for the week, make a list and go out and buy all the ingredients you will need. If you're going to save time, you might as well save money and meal plan on a budget. Be sure to check for sales in your area to you can also learn how to meal plan on a budget. The last thing you want to do is start preparing one of your meals and realize you have to leave and go back to the store to pick something up. If you follow tip #1, most foods that you buy will last in the fridge for a week, so you shouldn’t have any food going bad. Batch cooking is great for meal planning and will go a long way when you are figuring out how to meal plan for the week. Batch cooking is one not only of the easiest things you can do for a successful meal plan, it’s also one of the most important. What do I mean by batch cooking or how to meal prep? Cook a large amount of food to start the week that can be used for multiple meals. For instance, make a large batch of rice, quinoa or even pasta. You can then use this item in multiple meals during the week with different flavors. When you meal prep for the week, this is a big time saver. Plan for leftovers. When I’m cooking my meals during the week, I make enough for an additional 1-2 servings. For example, if I make pasta for dinner one night, I make enough for lunch the next day. You can also cook beans for dinner and then enjoy them with rice, on a salad, with some tacos the next day. This will help make your meal planning easy and also help you while shopping since you’ll be buying fewer ingredients. This is great when learning to how to meal plan on a budget. It also great if you're just starting a meal plan, as this helps out with meal planning made easy. Balanced Nutrition. When you plan out your meals for the week, you’ll be able to see a lot of the food that you’ll be eating during the week. So when you’re making your plan, review what you’re eating and make sure eating a good balance of food. This will help you give you a good look at the overall protein, fat and carbs you’ll be eating and you give the opportunity to make some changes. This is also helpful when looking for meal planning ideas, since you are analyzing all the food you'll be eating. These are just some of the strategies and tips for easy meal planning!
