How to Plan a Cycling Training Week - Creating a Cycling Training Plan Post also available at: http://tombell.co/plan-training-week/ When planning a training week, you’ll need to determine what the goal or goals are for that string of 7 days, i.e. what outcome you’re trying to achieve with it. The goal(s) will largely be informed by where you are in your overall training plan, your current fitness or how far out from your next target event you are if you’re a competitive cyclist. For example, you might have the goals of a training week be “maintain aerobic endurance” and “improve threshold power”. Or if it’s a recovery week, perhaps something like “bring down ATL by 6 points” and “work on handling skills”. Next is to identify the right workouts for the week Once you have a clear purpose set for the week, it’s then important to identify and lay out the necessary workouts that will move you towards achieving those goals. Creating a workout collection or library for yourself is a really helpful exercise here, since you don’t have to reinvent the wheel each time you come to look for workouts that develop a certain ability or physiological system. As there’s always more than one way to stress a particular ability or system, having multiple workouts at the ready is strongly advised. If you don’t already have a personal workout library, you can seek out workouts that you’ve used in the past, design a new one or use tools like Strava to search for suitable sessions that will help you achieve your weekly goals. Each time you do, you can then add these workouts into a library and name them in a way that describes their characteristics or purpose for easy identification. As an example, if one of the week’s goals is to “improve VO2Max”, you’ll want to select or design a workout that maximises time spent in Zone 5, e.g. 5-6x 4-min intervals, which you could call “4-min VO2Max Intervals”. Thirdly, you’ll need to organise the identified workouts. Once you’ve identified potential workouts that will help you achieve the week’s goal(s), it’s then a case of organising them in a way that makes best use of your time availability and that allows you to complete each workout to the highest quality. As a best practice for most athletes other than those with very little training time, a “polarised” or 90/10 split between what we might deem ‘low intensity’ and ‘high intensity’ is a good rule to follow (using a time-in-zone approach). This intensity distribution is what’s mostly commonly seen in the training of elite and world class cyclists, whether they consciously chose this distribution or not. What this means is that around 90% of the weekly training time will be below the lactate threshold or Zone 4, and around 10% of the training time will be at or above lactate threshold. This intensity distribution appears to be an optimal organisational approach that allows for long-term fitness improvement, fostering consistency and allowing enough of a balance between stressful and not-so-stressful but still purposeful training week-to-week. Of course, every week will be different depending on the set goal(s), but as a general guideline, including at least 1-2 recovery or rest days, 1-2 high intensity workouts and 3-4 longer, lower intensity workouts per week often proves to be a manageable and consistently achievable organisational approach. How to Plan a 4-Week Cycling Training Block Free Workout Library: https://tombell.co/workout-library/ What’s the purpose of organising your training into blocks? Well, blocks work by providing a step-wise increase in training stress, which is then followed by an adequate amount of recovery for adaption to that training stress. Blocks are usually limited to 3 to 5 weeks in length, and are often organised in a pattern of 2-4 training or “on” weeks and then 1 recovery week to adapt to this stress. With each subsequent training week, the training stress is increased to improve fitness, and then reduced in the final week of the block for recovery. That obviously gives rise to the logical question of how much each training week should increase by. Well, how much you increase the stress of each training week in a block will depend on a few things, like the phase of training that you’re in and both your short and long-term training history As a broad rule, you’ll want to keep increases in training stress to around 5-10% from one week to the next. This will help ensure that the rise in stress is never too severe to cause non-functional overreaching or overtraining, where an overuse injury or chronic fatigue could be a real threat. The final week of the block, which is usually reserved for a recovery week, will typically have a reduced training load of about 50-60% from the largest week in that block. So for example, if you trained for 12 hours per week in the first week, 13.5 hours in the second week and just over 15 hours in the third week, you’d be looking at a recovery week of between 8 and 9 hours, which is roughly about 60% of the 15 hour week. How To Plan Your Workout Week (Flexible Training Research)

Truth is, as a natural lifters it takes decades of consistent training to reach your potential and build an amazing physique. And of course training is not the only thing in life, there's a lot more going on. So it's important to know how to organize your training around weeks and months to allow for flexibility while at the same time getting great results. And we had some great research studies recently that looked at this "flexible training" approach. In essence it comes down to training when you're ready. You go to the gym and after the first few warm up sets you see how the weights feel. At that moment you get to choose how hard of a workout you want to do that day. This is a form of auto-regulating your training. Let's say for example you have 32 workouts schedule for the next 2 months (8 weeks, 4 training sessions per week). And out of those 32 you have: 10 - Hard workouts. Low-Moderate reps, heavy loads and a lot of workload. 12 - Moderate difficulty workouts. Hypertrophy rep range, 8 - 12, good volume but the intensity isn't as high. And lastly you have 10 somewhat easy workouts. The loads aren't heavy, reps are high and it's a light workout. Now, you get to choose which of the 3 type of workout you want to do every day, there's no particular order. So if you're traveling, or you missed a whole night of sleep you might go for a light workout the next day. On the other hand if you're feeling fresh and energized you might go for the hardest one. What does the research have to say about this model? Study 1 - McNamara & Stearne, 2010 - "Training When Ready" http://www.ncbi.nlm.nih.gov/pubmed/20042923 16 College weight training class students were split into 2 groups: Flexible and non-linear workout scheduling. The goal of the study was to examine how would the flexible group perform compared to a "fixed" workout schedule group. The exercise program included a combination of machines and free weights completed in 30 minutes, twice per week, for 12 consecutive weeks. They had to do 8 workouts using a 10-repetition maximum, 8 workouts using a 15-repetition maximum, and 8-workouts using a 20 repetition maximum over the course of 12 weeks. In the flexible group they asked them before the workout which rep day they wanna do. It wasn't a fixed order. If they felt great they performed the hardest day (10 reps) . And for the "fixed" group they had to do 20 ,15 ,10 in the exact order regardless of their schedule. When the program was flexible and based on recovery / stress the students could perform more volume and they saw massive improvements in Leg Press strength. Bottom line: Your body isn't going to know that you "Don't squat on Saturdays". If you have a lot of stressors in life you can apply this flexible model to get results and at the same time make training more consistent. Study 2 - Study University of South Florida - Comparison of Powerlifting Performance in Trained Males Using Traditional and Flexible Daily Undulating Periodization. http://journals.lww.com/nsca-jscr/Abstract/publishahead/Comparison_of_Powerlifting_Performance_in_Trained.96431.aspx Full paper - http://scholarcommons.usf.edu/cgi/viewcontent.cgi?article=6657&context=etd They had 25 relatively strong resistance trained participants for a 9-week training program. The study included bench press 1RM, squat 1RM, deadlift 1RM, powerlifting total, Wilk's coefficient, fat mass (FM), and fat free mass (FFM). After the 9-week training program, no significant differences in intensity or volume were found between groups. Both groups significantly improved Bench press 1RM (FDUP: +6.5 kg; DUP: +8.8 kg), Squat 1RM (FDUP: +15.6 kg; DUP: +18.0 kg) Deadlift 1RM (FDUP: +14.8 kg; DUP: +13.6 kg) So the conclusion of the study was that the flexible model offers very similar resistance training results when compared to a traditional "fixed" workout plan for trained lifters. Yeah that’s operations. No Well, the difference between a project and operations is fairly simple. A project ends. So, it’s temporary. You implement your project, you close it, you create a unique product/service/ or whatever outcome you wanted then you are done. Whereas in operations, it’s on-going and repetitive. You may have also heard about the terms program and portfolio. Let me just quickly explain them here. Program is multiple projects put together. Combined. And Portfolio is similarly. Multiple programs put together. So, it’s project, program, portfolio. Now before I go further, and dive deep. You need to understand something crucial. To run any project, you need 2 methodologies. The first one is a project life cycle and the second one is project management process. Most people confuse these 2. And if these are not clear, you can kiss the PMP certification goodbye. It’s absolutely amazing how many content creators in YouTube confuse these two. They are not interchangeable. You cannot afford to confuse a project life cycle with a project management process. Don’t worry I am going to make it very simple for you. Let’s start with Project Life Cycle. Project Life Cycle is unique to a project, to an industry, to your needs. It’s highly customizable. Think of it like this; a human development is a project. So, your life cycle is; 1) Conceiving 2) Birth 3) Childhood 4) Teenage hood. Teenage hood. Is that a word? Teenaging? 5) Adulthood 6) And death Easy stuff right? So, now if it was an IT project. Subscribe to GTN: http://gtn.io/SubscribetoGTN Check out the GTN Shop: http://gtn.io/70 Swimming - Swimming tends to be the discipline that is most daunting to people, especially so if it’s new to you. Swimming is largely about technique, which is quite hard to figure out on your own. Before you teach yourself any terrible habits, a good option would be to get someone to take a look at your swimming. That can simply be a training partner, a friend, or you could actually join a local swimming or triathlon club that might have a coach. So, given the technical aspect of swimming, it is better to swim little but often to begin with. This will give you the best chance of learning any new skills. Providing you have the time to, a good starting point is to complete 2 swims per week, each of around 30-40 minutes. Cycling - To begin with, all your cycling training should be focussed on building fitness, and your confidence. Cycling is actually a very technical sport, more so than most people realise. So even if you have some cycling experience, it may well be worth spending a little time honing your skills first. Rather than heading out for rides at breakneck speeds, keep it to a conversational pace. This will allow you to build that base level of aerobic fitness and muscular strength, without overdoing it too soon. A good starting point could be two rides per week, at around 60 minutes for each. Now, it’s really important not to increase this too quickly. So we’re going to follow the 10% rule. Never go up in training distance or duration by more than 10% per week. Running - In a similar way to the cycling, all your running should just be at a steady and aerobic pace to begin with. It’s often the one that people get carried away with, and try to run too fast, too soon. And too fast, too often. If you are new to running, imply head out for a walk, and throw in the occasional 30 - 60sec easy run, and then build this up with time. Dependent on your current level of fitness and running history, we would recommend starting out with no more than 30 minute runs. In fact, my personal experience is that the little but often trick also works wonders for running. If time allows, I would recommend doing 2 easy 20-30min runs in your first week, and in the second week just step this up slightly to 30-35mins. In five eyebrow-raising findings, Burnett offers simple but life-changing advice on designing the life you want, whether you are contemplating college or retirement. After years of drawing cars and airplanes under his Grandmother’s sewing machine, Bill Burnett went to college where he discovered that there were people in the world who did this kind of thing every day (without the sewing machine), and they were called designers. Thirty years, five companies, and a couple thousand students later, Burnett is still drawing and building things, teaching others how to do the same, and quietly enjoying the fact that no one has discovered that he is having too much fun. As Executive Director of the Design Program at Stanford, he runs undergraduate and graduate programs in design, both interdepartmental programs between the mechanical engineering and art departments. Burnett worked on design of the award-winning Apple PowerBooks and the original Hasbro Star Wars action figures. He holds a number of mechanical and design patents. Triathlon Training Plan | Increase Your Training Volume | Week 3-4

You’re a couple of weeks into training for your first triathlon and you’re over one of the toughest hurdles; starting. Now it’s time to increase the training volume, learn how to fuel on the bike and progress into weeks 3 and 4. Here is part two of our ‘How To Train For Your First Triathlon’ series. Subscribe to GTN: http://gtn.io/SubscribetoGTN Check out the GTN Shop: http://gtn.io/7u Swimming - Now that you’ve been in the pool a few times over the past couple of weeks, you’ll have hopefully started to find your feel for the water, and started getting the hang of your technique. But, don’t worry if you haven’t, swimming is a very technical sport, so don’t panic if you’re not progressing as quickly as you are with the other disciplines. Providing you’re ready to, you can start increasing the distances of our swimming. This doesn’t have to be the overall distance, but more the length of reps within the session. The idea is that you get you to a point of comfortably covering the triathlon swim distance, all in one go. You should still aim to complete 2 swims per week, but now over a duration of 40-45 minutes. Cycling - With 2 weeks of cycling under your belt, you should be ready to start increasing the duration of your rides. Try to maintain 2 rides per week, progressing them to around 75 minutes in the 3rd week, and up to 80 minutes in your 4th week. If you will struggle to fit 2 rides in then an indoor trainer can be really useful. If you’re lucky enough to have a turbo trainer at home, you can fit bike sessions in before or after work when there may be less light on the roads. Or, you could of course use a static bike at your local gym, or join a spin class for some motivation! Running - You want to progress the running in a similar way. If you’re starting out with short runs within a walk, then you can begin increasing the length of those runs ever so slightly. But if you’re already doing sustained runs, then you can push them up to around 38-40 minutes in your 3rd week, and around 40-45 minutes in your 4th week. Remember to keep them all easy and aerobic for now. Continue aiming to run twice per week. If you’re not comfortable with covering this kind of distance or duration just yet, stick with the current duration and keep the training consistent. With this increased training volume, you’ll likely be feeling quite tired and, that’s normal. Make sure that you don’t underestimate the training and how tired it can make you. It’s really important to recover well and absorb the training that you’ve done. This means fuelling well, getting enough sleep, stretching, and taking recovery days!
